BMR & calorie deficit: how fast should you really lose weight?
The 7,700-calories-per-kilogram rule works for about eight weeks and then quietly stops. Here is what actually happens after that, and the rate that survives month six.

Everybody knows the rule. 7,700 calories is a kilogram of fat, so a 500-calorie daily deficit loses half a kilogram a week, so ten weeks is five kilograms.
The arithmetic is correct. The prediction is not, and it stops being correct at around week eight.
Nothing is wrong with the maths. Three things happen to the inputs.
Build the target properly first
Three steps, in order, and the second one is where people go wrong.
BMR. For a 32-year-old man at 80 kg and 175 cm: 1,739 calories.
TDEE. Multiply by an activity factor. At light activity — exercise one to three days a week, otherwise a desk — that is 1,739 × 1.375 = 2,391.
The deficit. Take it from TDEE, never from BMR.

That last row is the error. It looks like the same 20% and it is a deficit more than twice as large — sustainable for about three weeks before it produces muscle loss, exhaustion and a rebound.
20% off TDEE is the sensible default. Roughly half a kilogram a week, fast enough to see and slow enough to preserve muscle.
Why the projection drifts
Three effects, all pushing the same way.

Your TDEE falls as you get lighter. A smaller body costs less to run and moves at a lower energy cost. Going from 90 kg to 80 kg removes roughly 100–150 calories a day of expenditure from the weight change alone. The deficit you calculated at 90 kg is a much smaller deficit at 80.
Adaptive thermogenesis. Sustained restriction reduces expenditure by more than the weight loss alone explains — around 10–15% in aggressive dieting. The body defends its weight, partly through hormones and partly through reduced spontaneous movement you never notice yourself making.
Adherence decays. Weeks one and two are tracked accurately. Week nine is estimated. This is by far the largest of the three and the one nobody models.
So expect the first month to roughly match the spreadsheet and every month after to lag. That is not failure. It is the model being a model.
The response is to recalculate every 5 kg rather than to keep cutting calories each time progress slows. Continually cutting leads somewhere unsustainable and usually somewhere unpleasant.
Protein is what makes it fat loss
Calories decide whether weight changes. Protein largely decides whether the change is fat or muscle.

Highest when cutting, which is the opposite of what most people assume. A deficit puts muscle at risk, so the requirement goes up as the calories come down.
At 80 kg that is around 160–175 g a day.
Protein also has the highest thermic effect of the three macronutrients — 20–30% of its calories are spent digesting it — and it is the most satiating per calorie, which makes the deficit easier to hold. Two benefits for the same food.
On an Indian vegetarian diet this needs deliberate planning. A typical roti-dal-sabzi meal is around 14–16 g of protein, which is perfectly good food and about a third of what someone cutting needs from that meal. Soya chunks, paneer, curd, and a scoop of whey if you use it, are the practical levers.
And the other half of the equation: train with resistance, two to four sessions a week. Without a signal telling the body that muscle is needed, a deficit will take some of it.
Why the scale is lying to you
Daily weight swings of one to two kilograms are normal and mean nothing. Water, sodium, glycogen, digestive contents, hormonal cycle.
Use the seven-day average, and weigh at the same time each day — on waking, after the bathroom, before eating.
The particularly cruel version: starting resistance training adds water to muscle, so the scale can hold flat or rise for two to three weeks while fat is genuinely being lost. That is exactly when people conclude the plan is not working and abandon a plan that is working.
Take a waist measurement weekly. It does not care about water.
When it stalls
A plateau has one of four causes, in descending order of how likely it is.
Intake has drifted up. Portions grow, tracking becomes approximate, untracked items reappear. By a wide margin the most common and the least welcome explanation.
Expenditure has fallen. Lighter body, plus the unconscious reduction in movement.
Water is masking it. New training, higher sodium, poor sleep, menstrual cycle.
Not enough time has passed. Three weeks of a flat seven-day average is a plateau. Ten days is not.
The response, in order: verify tracking accuracy for a week, add movement rather than cutting food, and only then reduce the target by 100–150 calories.
Two things that quietly undo a correct calculation
Under-reporting intake. Validation studies consistently find people eat 30–50% more than they report, and they are not lying — they are estimating. Cooking oil is the biggest offender in Indian kitchens: two tablespoons is 240 calories, which is half a moderate deficit.
Weigh food for two weeks. Not forever. Long enough to learn what 30 g of almonds and one tablespoon of oil actually look like. Most people find their portions are 20–40% larger than assumed, and the correction persists long after the scale goes back in the drawer.
Weigh raw, not cooked. Rice roughly triples in weight when cooked.
Eating back exercise calories. Fitness trackers overstate calorie burn by 30–90% in validation studies. A treadmill claiming 400 calories for a half-hour run is also not subtracting what you would have burned anyway, sitting.
Treat any calories a device credits you with as approximately zero. It is not quite true and it is closer than the number on the screen.
What a realistic timeline looks like
Someone at 80 kg targeting 72 kg, at a 478-calorie deficit:
The arithmetic says 8 kg ÷ 0.43 kg per week ≈ 19 weeks.
Reality is closer to 24–30 weeks, because of the three drift effects, and that assumes reasonable consistency throughout.
Six or seven months. Not eight weeks.
That is the honest number, and it is the one worth planning against — because a plan built on nineteen weeks gets abandoned in week twenty-two when it "isn't working", and one built on twenty-eight is still running.
Also worth knowing: health markers improve at around 5% of body weight lost, well before any target is reached. Blood pressure, fasting glucose, triglycerides. At 80 kg that is 4 kg — which arrives in about ten weeks and is worth more than the number on the scale.
When this is the wrong approach entirely
For anyone with a history of disordered eating, tracking every item can do more harm than the weight change is worth. Portion-based approaches, plate composition rules, or working with a dietitian achieve the same energy balance without the daily numbers.
